protein for muscle, you need about 1.5 grams per kg of body weight, depending on the amount of training, 2 grams could be required.
body fat, the best way is to buy a fat caliper (only cheap) which pinches the skin and measures the size of the fold, its a cheap and fairly accurate way to measure that isnt going to take long time.
