The glass of milk with 10g of protein w/ banana. The milk is better because the protein is in a liquid form, which means that the muscles will absorb it for repair much faster then solid food. Take the milk /w banana right after workout. Some studies say that those who took protein in a liquid form immediately after workout (no later than 15 mins after) built almost twice as much muscle.

Try mixing whey protein with the milk and your muscles will repair very quickly.

Ill go with the sandwich because 20g of protein good and the bread probably has the potassium you need.

I'd go with the milk and banana and add a raw egg in the blender.

I would say the milk and bannana. Bannana replaces carbohydrate used, and consists mainly of simple sugars that can be absorbed fast; this will aid muscular repair (muscle repair and growth requires 70% carbs and 30% protein, but the emphasis in popular culture is placed on protein because thats what does the actual building, but carbs provide the energy to turn the protein into muscle tissue).
As for the milk, its a good source of protein, proteins in milk consist of 98% caseium (fairly high quality) and 2% whey (undisputedly the best protein available).

You may be an avoid of supplements, but i must recommend the only supplement i use: whey protein.
The only real food source of whey protein is milk and cheese, which each consist of about 0.5? of the food's mass.
Whey protein has the highest organic value of all foods (means that the protein gets absorbed into bloodstream faster than any other protein, and therefore does the most repairing.) it also contains 10 essential amino acids.
Honestly, using whey ive put on 2 stone of muscle, ad at they same time gone from 10 to 18 pull ups.
All whey proteins offer the same nutritional value, the higher price tags ussually just have fancy extras you don't need and taste better.
I buy mine from the local health store, 3lbs for
