Protein is the obvious answer to the first question...proteins help maintain healthy amounts of muscle in your body. However BUILDING muscle requires exertion (lifting weights) to create small tears in them so they can grow bigger. Protein aids in the rebuilding and thus growing of muscles when paired with a good work out.
I would need to know your weight in order to assess how much protein you should intake. The general formula is to take your weight in KG (2.2lb per kg is the conversion) and then multiply that amount by .8
You can obtain protein from meats (try to go lean though, like chicken), eggs, and dairy products like milk or yogurt. You can also start drinking protein shakes such as Muscle Milk, but honestly in the long run those don't make much difference for the prices they charge. Just start incorporating more protein enriched foods and you should be fine :)
